REGISTER NOW FOR STARTING STRENGTH PROGRAM
Want to get a lot stronger? The Starting Strength program is an opportunity to spend 5 weeks with Coach Jeremy honing your technique and increasing your capacity at the most fundamental strength movements: Back Squat, Overhead Press, Bench Press and Deadlift. This small group format of 90 minute sessions offers one-on-one guidance, great camaraderie, and a simple roster of movements allowing you time to correct errors and challenge your limits.
Whether you are brand-new to lifting, someone with experience who has struggled to surpass a plateau, or just looking to try something different, by taking the time to focus exclusively on the lifts that support almost ever other activity you do inside (and outside) the gym, you will gain confidence and enhance your performance.
Because of the holidays, this round of Starting Strength cycles will be abbreviated to 5 weeks instead of the usual 8. But we’ll only charge you for 4 weeks because we love you and want you to get stronger.

A CrossFit Total testing one-rep maxes in the Back Squat, Press, and Deadlift will take place on Sunday, December 16th at 2pm to cap off all cycles.

Farmer’s Carry / Gymnastics Complex
In 25 minutes, use a challenging load on the Farmer’s Carry and work up to a challenging rep scheme on the gymnastics complex:
A1) 200′ Single-Arm Farmer Carry (each)
A2) Gymnastics Complex: Toes-to-Bar + Chest-to-Bar Pull-Up + Bar Muscle-Up
For the gymnastics, first try to do one rep of each performed as a complex. If you can do that then, add volume and do 2 reps of each, and so on and so on. Baller status if you can perform a strict cycle on the complex! The goal is to stay on the bar and (relatively) seamlessly blend one movement into the next.
If you can’t yet perform the gymnastics movements then use the time work on your strength in each by performing a few low rep (1-4) sets of: Strict Toes-to-Bars/Hanging Leg or Knee Raises + Assisted Pull Ups, and Assisted Dips.

Ever wonder what CFSBK would look like if it transformed into an art gallery? Well, those of us that participated in or attended CFSBK’s previous Art Shows know it looks pretty awesome. Our 5th Art Show will be Saturday, November 17th, and we need to know by Thursday, November 1st whether you want to participate.
The aim of the evening isn’t to sell the work of our artists (though if that happens, great!), but to showcase the often hidden talents of CrossFitters, bring our community together in a novel way, and to continue being the coolest CrossFit gym on the planet.

We’re excited about everyone who has reached out so far, but we want to hear from more of you. If you are an artist (even if your art is just a hobby) and a CrossFitter at CFSBK or beyond, reach out to Coach Brett at Brett [at] crossfitsouthbrooklyn.com by November 1st, 2018 to get on the roster of artists. If you haven’t participated before, your email MUST INCLUDE 2-3 images of pieces you would consider showing or pieces that are similar to what you would create for the show. The volume of responses we receive will determine how many of your pieces we can include.
Note: Several of you have asked if anyone can participate. Yes! But because we envision the show as an intersection of physical culture and the arts, the artist should be dedicated to fitness training (broadly conceived) in some way. They don’t have to work out at CFSBK.
The more diversity of mediums the better—painting, photography, film, collage, printmaking, dance, design, drawings, textiles, installations, or something we haven’t heard of yet.

Brazilian Jiu Jitsu at CFSBK: Register Now!
Brazilian jiu jitsu (BJJ) is a full-contact grappling style that prioritizes strategy over brute force. Literally translating to the “soft” or “pliable” (jiu) “style” (jitsu), it is often thought of as the chess of martial arts. BJJ is, at its core, a self-defense system that employs positional advantages, joint locks, and chokes to defend against an opponent or attacker in an assertive and elegant manner. You needn’t be stronger than your opponent to subdue them, which makes BJJ one of the most practical and effective martial arts for all ages and sizes. There is no striking in Brazilian jiu-jitsu. This is a submission grappling art based on efficiency of movement, leverage, and timing.
The Level 1 Cycle is your jiu-jitsu starter pack. The course is geared towards anyone intrigued by BJJ but unsure where to begin, anyone who wants to become better acquainted with dynamic movement on the ground, and anyone who could use a review to jump back into it.
In Level 2, we will build on concepts and vocabulary of movement from the various positions with a larger portion of class-time dedicated to progressive resistance drilling, positional sparring, and straight sparring. If you have grappling experience from the past, you are welcome to jump into the Level 2 course!
These are both 4 week courses with 1 class per week.

About the Coach
Callie Brennan is a brown belt in Brazilian jiu-jitsu under Team Fabio Clemente. Callie has been training and competing for the past 7 years. She began teaching beginner and intermediate students under the guidance of Pan American champion Babs Olusanmokun and multiple time World and Pan American champion Dominyka Obelenyte. Callie has competed locally and internationally winning gold at American Nationals as a white belt, the Montreal IBJJF Open at blue belt, and New York IBJJF Open at purple belt in her weight. She also medaled in the Abu Dhabi Pro Trials at blue belt.
Callie recently founded Rag Doll Camps with her training partner and coach, Dominyka Obelenyte, with a mission to close the gender gap in the sport. She also teaches privately. Callie initially began CrossFit to supplement her jiu-jitsu practice, and she is looking forward to sharing it with the CFSBK community!

Register for Anti-Gravity Strength
Struggling with your Pull-Ups? Stuck at the bottom of your Handstand Push-Up? Or do you just want to be able to do some badass weighted Chins? A new cycle Coach Arturo‘s popular Anti-Gravity Strength class starts Tuesday, November 6th. Better sign up!
Each AG Strength class will be an hour-and-a-half long, focusing on the strength and skills needed to improve Pull-Ups and Handstand Push-Ups. This will include a variety of skill exercises, progressions, weighted and strict practice, and other techniques to teach, develop, and perfect your Pull-Up and Handstand Push-Up. This fundamental strength work will carry over into other CrossFit gymnastics movements, including the coveted Muscle-Up. The class meets 2 times per week for 8 weeks according to the schedule below.

Saturdays from 11am to 12:30pm
Cost and Eligibility
The cost is $160 per month ($320 total plus NY sales tax). This cycle is open to all CFSBK members as well as CrossFitters from other affiliates.
What Happens in a Class?
The first class will begin with an assessment of each individual’s upper body push, pull, and core strength. Once the assessment is completed, each AG Strength class will consist of skill work, strength development, and flexibility training based on your personal needs, weaknesses, and strengths. If a member chooses to do a CrossFit group class on the same day, we recommend doing the skill and strength work from the AG Strength cycle first. Arturo can advise you on this on a case by case basis. Just ask!

CrossFit Workshop: Jump Rope at CFSBK
Want to get better on the rope? On November 3rd, we’re hosting the CrossFit Workshop: Jump Rope. This is a hands-on, fast-paced, fun seminar at which participants learn how to use a simple and effective tool to energize their programming and workouts. The workshop features longtime CrossFit proponent and 1992 U.S. Olympian Buddy Lee, who is widely recognized as one of the world’s foremost jump-rope authorities. Participants will leave the workshop with clear paths to elusive jump-rope skills such as double-unders, triple-unders and more.
LEARNING OBJECTIVES
The CrossFit Workshop: Jump Rope teaches participants how to:
- Use optimal biomechanics for jump-rope mastery.
- Properly set up jump-rope equipment.
- Correctly adjust the jump rope for optimal results.
- Use progressions that form the base of jump-rope techniques: basic jumping, speed jumping, power jumping (double-/triple-unders).
- Use visualization, imagery, breathing and relaxation techniques in combination with dynamic jump-rope path patterns (forward, backward, sideways, crossover, infinity).
- Program various jump-rope techniques into CrossFit workouts—beyond single-/double-/triple-unders.

- Changing your surroundings is one of the best ways to start your journey to living better.
As many you know, I’ve been taking the Precision Nutrition Level 2/Masters Course. Every 2 weeks I have either a case study or an exam due, and my next case study is a “Kitchen Makeover”! My assignment is to work with one-on-one with someone to create a kitchen environment that makes healthy cooking and eating just a little bit easier.
We’ll connect ahead of time to discuss details and agree on some parameters, identify your “red/yellow/green light” foods, what foods will stay (and why) , what foods will go (and why), and what foods to add (and why). I’ll then come spend some time with you in your kitchen and guide you through the process of removing foods that aren’t serving you and stocking up on foods that will enrich your health.
The best case scenario is that you learn a few things and get set up for some solid food prep. Worst case scenario is that you have some friendly support on hand to drink coffee with and serve as a distraction while you get rid of the stuff in your pantry that you might have been thinking you don’t need around anyway.
I need at least one volunteer but might take a few more. This will likely eventually be a service that we’ll offer for a charge, but this round is free!

October Athlete of the Month: Steven Norton

Steven is the newest member we’re placing in the spotlight in the growing lineage of awesomeness that is the CFSBK Athlete Of the Month. He’s been training consistently since joining us a few years ago, and in that time has dedicated himself to making some impressive “gymprovements.” The coaches all agree, Steven is one of those people who just makes a class roll well. It was a pleasure to chat with and learn a bit more about him, I hope you enjoy it as well. Be sure to throw a high five his way when you see him!
Fox: Hi Steven, congrats! Thanks for making time for this. Let’s start at the beginning. When and why did you begin CrossFit?
Steven: Oh man, I’m flattered and honored. Thank you! CFSBK was my introduction to CrossFit back in October 2015. My partner (superstar in her own right, Lauren M) came home each morning after her Foundations class and wouldn’t stop talking about how great she felt, how challenging it was, and how much fun she was having. She didn’t necessarily push me to start, but I was looking for ways to be more active, and I didn’t want to miss out on that experience. So I signed up for the next cycle. It turned out to be a pretty good decision.
Fox: Friend, co-worker, or significant other starts CrossFit… person won’t stop talking about CrossFit… person convinces all those around them to also give it a shot. That’s a pretty familiar storyline! What were you doing prior, fitness-wise?
Steven: The short answer is: not much. I would run a mile or two every so often and sporadically attend my office gym, where I’d “do cardio” and sometimes “do weights.” Mostly this meant getting on a machine and moving mindlessly for a while, or watching to see what other people were doing and copying them. To say it was uninspired and ineffective would be an understatement.
Fox: And what did you think of CFSBK when you first started here?
Steven: It was strange and intimidating. Why were people yanking barbells over their heads? Why did they do Double-Unders instead of perfectly good Singles? And how did everyone get so good at it? I was worried I would never get it. Almost right away, though, I saw that the coaches really cared about the athletes (I had Jess as my Foundations coach), and that the members were really engaged as well. I got the sense that I wouldn’t be left to “do weights.” I didn’t realize it at the time, but I was receiving an education on how and why to move well. It was great to see the coaches assess each athlete’s level of fitness and help them move forward, no matter where they started.
Fox: “Intimidated” is probably the word most frequently associated with how people feel when they begin CrossFit. What was tough for you at first, and what are you working on nowadays?
Steven: The Olympic lifts were tough, for sure. I *sort of* got the Clean, but the Snatch was (and still is) awkward. I’ve been guilty of avoiding many a Snatch day, so now I’m working to attend those classes and put more practice into it.
I felt pretty good about most bodyweight movements that came up regularly, but I couldn’t do a Pull-Up when I started three years ago. I’m proud to say that I’ve gone from zero Pull-Ups to a few Bar Muscle-Ups and even some ring muscle ups, and am working on being more consistent with those. The process has become fun to work at. It’s one of the things I—and I think others, as well—like about CrossFit. There’s always something to improve, and if you pay attention and practice (and eat and sleep ok!) you’ll get better. Right now I’m working on the mindset shift that comes when the “beginner” progress starts to slow down. I’m trying to be more patient and understand that just because I don’t necessarily see progress every day (PRs are fewer and farther between), it doesn’t mean it’s not happening.
Fox: What an awesome journey, from zero Pull-Ups to getting atop bars and rings. I also really like the talk about a mindset shift. Practice pays off. Nice work! Let’s get out of the gym a bit. Where did you grow up?
Steven: I’m from Elizabeth City, North Carolina, a small waterfront city in the eastern part of the state. Our claim to fame is a giant Coast Guard base and hosting the North Carolina Potato Festival. It was a nice place to grow up, although I didn’t really appreciate that until I moved away. In 11th grade, I moved to a boarding school in Durham. Durham was a “big” city compared to where I grew up. After that, I went to the University of North Carolina at Chapel Hill for undergrad (Go Heels!). Those were both amazing experiences for me, as bigger cities meant opportunities to be with more people from diverse backgrounds. I was a comparative literature major at UNC, but I spent most of my time at the Daily Tar Heel, the school newspaper (where Lauren and I met).
Fox: Is your family still in North Carolina?
Steven: I have some family down there, but not much anymore. I’m an only child, and a few years ago my folks retired to Stuart, on the east coast of Florida. I do maintain some connections to the area though. I spend quite a bit of time volunteering for my high school, the North Carolina School of Science and Math. It’s a public residential high school that accepts students from across the state. (Also, our mascot is a unicorn. No joke.) I’m currently president of the Alumni Association board of directors, which works to build connections between the alumni community and the school. My grandfather was a high school principal in Elizabeth City, so the importance of education was a pretty common discussion topic growing up. It’s been cool to be able to give back to a school that gave so much to me, and to play a part in helping improve access to education across the state.
Fox: What a rewarding way to maintain a part of your roots. What do you currently do for work?
Steven: Funny you should ask! Until a few weeks ago, I was a journalist, primarily with a focus in tech and business. I spent the last four years at the Wall Street Journal, where I covered technology for CIO Journal. It was great because I was able to spend my time talking with smart people about things I’m genuinely interested in, then writing about it. Last week, however, I started a new gig with Metis Strategy, a consulting firm that works with Fortune 500 technology departments. I’m excited to get more involved in the “doing,” rather than just reporting.
Fox: I’m interviewing a journalist? Now I’m nervous! Congratulations on the new gig, sounds like some exciting changes. What do you do for fun outside of the gym?
Steven: As the comp lit major might indicate, I love to read. I enjoy books about tech and business (just finished Bad Blood), and I’m a big fan of Latin American fiction (highly recommend Signs Preceding the End of the World and anything by Valeria Luiselli). I also recently downloaded the New York Times Crossword app, which has simultaneously been the best and worst thing. It’s educational, right? I’m not on Stella Z.’s level, but it’s been a fun way to spend time. Something else I’ve been consistent with is cooking. Prior to the Look, Feel, Perform Better Challenge in 2017, my culinary skills consisted of opening cans of tuna and occasionally scrambling an egg. I started to cook a lot more during that time, and it became something I really enjoyed and that Lauren and I liked doing together. We’re currently into Molly Yeh’s Molly on the Range, Joshua McFadden’s Six Seasons, and Melissa Clark’s Dinner.
Fox: I love seeing people who, months and years after a LFPB Challenge, have developed skills and habits they can maintain. Bravo! Last question: What should we look for in a future Athlete of the Month?
Steven: To me, a future Athlete of the Month is someone who is clearly enjoying themselves and maintaining a positive attitude, no matter their level of fitness. Approaching class with an open mind goes a long way toward creating a positive experience both for yourself and for others. We come here to lift weights and run around, for all sorts of reasons. The bonus is that we get the chance to work out and have fun with people that we probably wouldn’t have encountered otherwise. This place brings together people from all different walks of life, and everyone adds to the fabric of the community.

In 15 minutes, work up to a heavy 3 rep set of Box Squats at the prescribed tempo (4 seconds down, 1 second hold on the box, fast up, and 2 seconds at the top). “Sit” on the box for the 1 count while maintaining a braced torso and an active hip.

Coach Nick rowed at the Head of the Charles in Boston last Saturday in the men’s masters eight (40+ years old). It’s a 3-mile, “head-style” race, meaning that the boats race in single file. Nick’s boat won last year, but came in second this year by 5 seconds. Coach Ro has been doing Nick’s programming since last December, and while Nick didn’t want to focus too much on rowing, the training has certainly helped him feel prepared and, overall, healthy and well balanced.
Want to Reach Your Rowing Potential? Come to the CRASH-Bs Kick-Off Meeting With Coach Nick This Sunday!
Do you hate and fear workouts that involve rowing? Do you secretly love them but don’t want to admit it? Either way, you have a good reason to train for the CRASH-B World Indoor Rowing Championship! Coach Nick, an Olympic rower who competed in Sydney in 2000, will prepare participants in the months leading up to race day, which is February 17th in Boston. Come to Coach Nick’s kick-off meeting at 2:15 this Sunday, November 4, in the Annex. This meeting is open and free to anyone who’s “erg-curious” and wants to learn more about what’s involved. There will not be a workout.
