Workout of the Day
FLOATER STRENGTH
A. Front Squat, Heavy Single
B. Romanian Deadlift, 3 x 6-8 @ 3111 tempo
C. Push Press, 4 x 5 @ 70% / RPE 6-7
D. Weighted Chin-Up, Heavy Single
Notes
Tomorrow we have ring muscle ups and snatches.
The front squat is intended as a heavy, quality rep, not an all out 1 rep max test. Build some confidence under challenging load, but call it before form breaks down.
You may superset your main lift with another DB/KB or bodyweight movement.
Chin-Up Progression: Choose something difficult for you that allows for consistent mechanics and full ranges of motion.
A. Work up to a heavy single (in about 6-8 total sets)
B. Perform 4-5 Sets x 1-3 Reps or Negatives at bodyweight
C. Perform 4-5 Sets x 5 Reps of Box Pike or Foot Assisted Chin-Ups

BBJO:
Athletes must step down on the opposite side of their box but do not need to achieve hip or knee extension atop the box.
Scale to a lower box and/or by stepping up and over the box. If stepping up, both feet must touch the top of the box before moving to the other side.

For max load and reps:
Min 0:00-7:00:
Establish a 1RM Clean + 2 Shoulder to overhead between athletes A & B
**1 min transition**
Min 8:00-10:00:
Perform 2:00 AMRAP synchro DB thrusters
Score 1a: Total load between both athletes, calculated w/ cumulative bodyweight
Score 1b: Total number of successful synchro DB thrusters within 2:00 window
Flow:
At the 0:00 mark, athletes A and B will begin their attempts at establishing a max effort lift with the complex above. Athletes are sharing the same barbell of their choice and will be responsible for changing their own weights throughout the event. Athlete may begin with a loaded barbell at their opening load. Clips required with each attempt. They may take as many attempts as they would like and do not need to alternate. The complex must be completed by the 7:00 mark in order to be considered successful. If an athlete misses all attempts within their respective time frame, they will receive a score of 0 for 1A, but will have an opportunity to score in 1B, where they will perform AMRAP synchro thrusters with their partner in minutes 8:00-10:00.
At the 7:00 mark, athletes will have one minute to grab their respective dumbbells and move back into their boxes.
At the 8:00 mark, athletes will begin to accumulate as many synchronized DB thrusters as they can until the clock reaches 10:00. A full lockout at the top for BOTH individuals must be achieved by the 10:00 mark for the final rep to count.

Event 2: Leap Frog πΈ
In a waterfall fashion each teammate performs the following for time:
30 thick rope singles
20 DB box step overs
9/12/15 cal AB
9/12/15 cal AB
20 DB box step overs
30 thick rope singles
Time cap: 12 min
Score: Time to complete task
Flow:
At 3,2,1 go, athlete A will step up to their rope and chip away until all 30 reps are complete. Once finished, athlete B may begin their 30 rope singles while athlete A moves onto the DB box step overs. Athlete B may not surpass athlete A at any point. Once Athlete A completes their first set of calories on the bike, they will wait until athlete B completes their first set of calories on the bike. Once athlete B completes their first set, athlete A may begin their second set of calories on the bike. Athlete A may move directly onto the box after finishing their second set of calories and continue waterfall fashion as before. Time will be called once both individuals complete the list of movements and step over the finish line.

Event 3: Money in the Bank πΌ
Accumulate max reps in the following movements:
3:00 AMRAP: max rope climbs
**1:00 transition**
3:00 AMRAP: max sandbag cleans
**1:00 transition**
3:00 AMRAP: max distance rope sled pull/push
**1:00 transition**
3:00 AMRAP: max distance sandbag carry
Score: Total number of reps accumulated across all AMRAPs.
Flow:
At the 0:00 mark, athletes A & B will begin to accumulate rope climbs, changing turns whenever they would like within the 3:00 window. A successful rep is marked by tapping the suitcase at the top of their designated target. As long as the suitcase is tapped by the 3:00 mark, the rep will be counted.
At the 3:00 mark, athletes will move their ropes aside and place sandbags in their respective box
At the 4:00 mark, athletes A & B will begin to accumulate sandbag cleans, changing turns whenever they would like within the 3:00 window. A successful rep is determined by the bag clearing over the shoulder completely until it hits the floor behind you. You do not have to alternate shoulders.
At the 7:00 mark, athletes will move their bags to their original box in their respective lane.
At the 8:00 mark, athletes A & B will begin to accumulate sled pull/pushes for distance, changing turns whenever they would like within the 3:00 window. The individual working on the pull must stand inside of their respective lane/box in order for the rep to count. They may use any strategy they’d like as long as they stay in the box. Once the front side of the sled touches the line, the rep is good. The entire sled does not need to be inside of the box for rep to count. 1 rep counts as one length of the gym, as opposed to down and back. Athlete will then push the sled back until the front of the sled touches the line. This will also count as 1 rep. Repeat process alternating as desired until 3:00 is up.
At the 11:00 mark, athletes will move their sleds off to the side and outside of all lanes.
At the 12:00 mark, athletes A & B will begin to accumulate sandbag carries for distance, changing turns whenever they would like within the 3:00 window. The individual working must get both feet over the line of their respective lane/box in order for the rep to count. 1 rep counts as one length of the gym, as opposed to down and back. Repeat process alternating as desired until 3:00 is up, which will be the 15:00 mark.

Event 4: Clown Show π€‘
For Time:
With a 5:00 time cap, beginning at 5β, perform a max distance water balloon toss. Step back on the marked 5β line every time you are successful. Continue to do so until the balloon pops! Determine your total number of feet apart, write that down and head inside of 608 to perform 30 synchro burpees for time.
Score: Total time on your 30 synchro burpees.
Bonus: 5 feet = 5 sec shaved off of your burpee time!
