Workout of the Day
SKILL: Bar Muscle Up
Notes
Spend time dialing in the swing and timing, strong, controlled kip with active lats and tight body line.
Don’t rush the turnover; wait until you feel your hips rise before pulling the bar down and behind you.
Keep your arms straight longer and use your hips to create lift, not just your arms.
Some helpful cues:
“Push down on the bar, not away.”
“Hips to bar, then pull through.”
Scaling
Work on kip swings, chest-to-bar pull-ups, jumping bar muscle-ups, or transition drills using a low bar setup or band.

*Complete 1 round every 4 minutes. Go as fast as possible on each round.
Notes
Straightforward intervals today, so choose a gymnastic scale that challenges your skill and strength. You should aim to work hard for all 4 rounds and choose a variation that allows you to be successful, rather than hit a wall of failing multiple reps or sacrificing range of motion.
Bike < 90 sec. Scale back as needed.

Fight Gone Bad is 20 days away!
Fight Gone Bad is just 20 days away and we’ve got an incredible crew of over 120 CFSBKers signed up to take part in it. With teams now formed and most themes locked in, it’s time to shift gears toward fundraising. Each year we make this as easy as possible: there’s one simple donation link you can share with friends and family, plus an email template on the Fight Gone Bad page you can copy and paste.
Social media blasts are a great way to raise awareness and bring in donations but nothing beats personal requests. Reach out directly to friends, family, and foes. Personalized notes go a long way, even if it’s just one sentence at the top of the email template. Often, it takes one email and then a little nudge a week later or so to get people to engage. Now is a great time to send your first messages so you’ve got time for reminder nudges the following weeks.
Finally, while registration for this event is free, we ask that everyone donate $25 (or more!) to themselves. It’s a small gesture that, multiplied across our community, helps make Brooklyn a better place for everyone.
